The Way Down Is What Gets You

Almost everyone preparing for a hike worries about going up.

The climb is what looks hard on the map, it’s what leaves you breathing heavily, and it’s what people train for. Nobody stands at a trailhead in July feeling nervous about the return trip.

But if you’ve ever come home from a big day out and found that two days later your quads hurt so much you couldn’t manage the stairs, you’ve already met the real problem.

The descent is where the damage happens. And it matters for reasons considerably more serious than sore legs.

Why Down Is Different From Up

Going uphill, your muscles shorten as they contract. That’s demanding on your heart and lungs, and it’s metabolically hard — but it produces relatively little muscle damage.

Going downhill, your muscles contract while lengthening. Your quadriceps work as brakes, absorbing energy with every step to control your descent against gravity.

That lengthening-under-load action is called eccentric contraction, and it’s the most damaging thing you can ask a muscle to do.

At a microscopic level, repetitive eccentric contractions during downhill walking place the contractile units within muscle under excessive tensile stress — stretching them beyond their normal length, damaging them, and triggering a local inflammatory response. That’s the mechanism behind the delayed soreness that arrives a day or two later, and it’s measurable in blood markers of muscle damage.

Recovery takes days, not hours. Research on downhill walking and mountain trekking consistently finds muscle damage requiring several days to resolve.

The Part That Should Change How You Plan

Here’s the finding that turns this from a comfort issue into a safety one.

Research examining mountain trekking has noted that falling-related accidents and fatalities during mountain trekking are attributable, at least in part, to downhill-walking-induced muscle damage combined with accumulating fatigue from the uphill and level sections.

Read that carefully, because the sequence matters.

You climb. You walk. Your legs accumulate fatigue. Then you descend — and the descent both demands the most control and progressively destroys the muscle providing it.

By the last mile down, the muscles that stop you slipping are the muscles that have taken the worst of the day. That’s why so many trail incidents happen on the way back, when people are nearly finished and feel like the hard part is behind them.

The practical implication: your descent is not the easy half. Plan for it, budget energy for it, and don’t schedule your longest and steepest descent for the point at which you’re most depleted.

The Numbers Behind the Repetition

It’s worth appreciating the sheer volume involved.

During downhill walking, average stride length has been reported at roughly 1.25 to 1.5 meters. On a 7-kilometer day hike at an average stride of 1.4 meters, a hiker experiences approximately 5,200 impacts.

That’s five thousand eccentric braking actions in a single moderate day out. Not one heavy lift — thousands of small ones, each demanding a controlled deceleration from tissue that may not be prepared for it.

Trekking Poles Are Not Just for Balance

Poles have a reputation as something for older hikers or for balance on sketchy ground. The research suggests they’re doing considerably more than that.

A study of experienced hikers descending with and without poles, across three pack conditions — no pack, a day pack at 15% of body weight, and an expedition pack at 30% — found significant reductions in the sagittal plane moment at every joint in the lower extremity with pole use. There were also reductions in peak power absorption at the ankle and knee.

Those effects held across all pack conditions.

Per individual step, the reductions are modest. But applied across roughly 5,200 impacts on a single day hike, the cumulative effect is substantial — which is precisely how reviewers of this literature frame it.

How to actually use them:

Height-adjustable poles, with handles that let you press down and gain firm support.

Plant them as close as possible to your body’s line of fall — this matters, and it’s where most people get it wrong by reaching too far forward.

Use two, not one. Research found no significant difference between one and two poles when walking without a load, but with a load, balance was significantly better with two.

And lengthen them for descent. Shorter going up, longer coming down.

Part of the benefit also comes from the change in posture poles encourage — a more forward-leaning position, which alters how load is distributed.

The Preparation Trick Worth Knowing

This is the most useful finding in this article, and almost nobody knows it.

Muscle has a protective phenomenon: a bout of low-intensity eccentric work confers protection against damage from a subsequent, harder eccentric bout.

Researchers tested exactly that. Untrained young men performed either five minutes of non-damaging downhill walking or five minutes of level walking, one week before a 40-minute downhill walking session carrying a load.

The five minutes of prior downhill walking attenuated the muscle damage from the later session. Level walking did not.

Five minutes, one week ahead.

What to do with that: if you have a big hike coming up, get some downhill walking in beforehand. Not a huge amount. Find a hill, a steep trail, or even a treadmill with a decline setting, and do some controlled descending in the weeks before your trip.

This is the cheapest insurance available for a vacation hike, and it’s the exact opposite of what most people do — which is to train the climb and hope for the best on the way down.

Training the Descent Properly

Beyond the short pre-exposure, if you hike regularly:

Eccentric strength work. Step-downs, slow-tempo squats, split squats with a controlled lowering phase, and Bulgarian split squats. The emphasis is on the lowering — three to four seconds down.

Calf work, since the ankle absorbs power during descent too. Heavy calf raises, both straight-knee and bent-knee.

Single-leg control, because every step down is a single-leg deceleration.

And progress your hiking gradually, particularly elevation. Elevation gain and loss is the variable that matters most, and it’s the one people scale up fastest.

On the Trail Itself

Shorten your stride going down. Longer strides increase braking forces.

Bend your knees slightly more rather than descending on straight legs.

Keep your feet moving rather than pausing and locking out on each step.

Take the descent in sections with brief stops, rather than pushing straight through while your legs deteriorate.

Boot fit matters most going down. Toes hitting the front of the boot on descent is what produces bruised and lost toenails. Lace tightly across the top of the foot to hold your heel back.

And budget time. People routinely plan a turnaround based on how long the climb took, then find the descent takes nearly as long because their legs stopped cooperating.

When Soreness Isn’t Just Soreness

Normal post-hike soreness is diffuse, affects both legs roughly equally, peaks around 24 to 48 hours, and improves steadily.

Get it assessed if you have sharp, localized pain rather than diffuse soreness; pain on one side only; swelling around a joint; a knee that gives way, locks or catches; pain that’s worsening after day three rather than improving; or an inability to bear weight.

Seek urgent care for a fall with a head injury, an ankle or knee injury with immediate swelling and inability to weight-bear, or any injury involving a pop with loss of function.

And a heat note for July: stop and cool down for dizziness, nausea, headache, confusion, or if you stop sweating. Heat illness and leg fatigue compound each other, and both raise fall risk on a descent.
